Building a strong, balanced body at home does not require a full gym. With a single Pilates ring and your bodyweight, you can train your legs, glutes, core, chest and back in just 35 minutes. This guided routine is split into clear blocks so you can follow along like a class, using easier or harder variations depending on your level. All you need is a mat, some floor space and your ring.

Warm-up and structure of the 35-minute session
Start with a 5-minute warm-up to wake up joints and muscles. Stand tall with the Pilates ring between your palms at chest height and gently press in and release for 15–20 reps to activate the chest and shoulders. Add slow arm circles, bodyweight squats and a few cat–cow movements on the floor. The full session is divided into four main blocks: lower body, core, upper body and back & posture. Work for 40 seconds per exercise with 20 seconds rest, cycling through each block 2 times before moving on.
Legs and glutes: ring-powered lower body
For the leg block, place the Pilates ring between the thighs, just above the knees, and perform squats, focusing on pressing into the ring as you stand. This fires up the inner thighs and glute med. Next, lie on your back with feet hip-width apart, ring still between the thighs, and perform glute bridges while gently squeezing the ring at the top. Finish the block with side-lying clams: ring between the thighs, knees bent, open and close the top knee without rolling the hips. For an easier option, reduce range of motion; for a harder variation, hold the squeeze on the ring for 3–5 seconds each rep.
Core training: abs, obliques and deep stabilisers
The core block uses the Pilates ring to add resistance and feedback. Lie on your back in tabletop position, holding the ring between your hands above your chest. Perform dead bugs: extend opposite arm and leg while lightly pressing into the ring. Then move to crunch with ring press, pressing the ring between your palms as you curl up. Finish with seated Russian twists, holding the ring in front of your chest and rotating side to side. To simplify, keep feet on the floor and limit the lean-back angle; to progress, lift the feet or slow the tempo to increase time under tension.
Chest, shoulders and arm control
For upper body strength, kneel or stand with the Pilates ring between your palms at chest height. Perform ring chest squeezes, exhaling as you press in and inhaling to release. Next, extend your arms overhead and apply gentle pressure to engage the shoulders without shrugging. Add triceps presses by placing the ring behind your back and pressing into it with your palms or forearms. Beginners can stay upright and use lighter pressure; advanced users can combine these moves with a plank, placing one forearm through the ring and adding isometric squeezes while holding the plank position.
Back, posture and cool down
The final block focuses on the back muscles and posture. Sit tall with legs extended, loop your hands inside the ring and gently pull apart as you perform seated rows, squeezing the shoulder blades together. Then lie face down with the ring between your hands in front of you, and perform small back extensions, lifting chest and ring slightly off the floor while keeping the neck long. Finish with kneeling child’s pose, placing the ring under your palms and gently pressing to open the lats. Spend the last 3–5 minutes stretching hamstrings, hip flexors and chest to cool down and restore length.
This 35-minute full body home workout with a Pilates ring delivers efficient strength, control and mobility using minimal equipment. Repeat the routine 2–3 times per week, and adjust the work–rest intervals or progressions as you get stronger.
